open up shoulders
twisted cross 1 min each arm
DUmbell flys 3 sets of 8 reps with 6 sec holds

work to a heavy bench press 1 rep max
take all the time you need btw efforts

In 10 mins as many rounds as you can do
10 v ups
20 sec superman hold
30 sit ups
40 sec plank
